From Foundation to Transfer — how to structure reactive strength training for athletes at every stage of development.

This framework presents a four-phase model for structuring reactive strength training. It draws a clear distinction between extensive and intensive plyometric work, and outlines how training should progress from initial technique development through to sport-specific transfer. The following is a direct summary of that model.

Extensive vs. Intensive Plyometrics

Plyometric training is divided into two broad categories. Extensive work is lower in intensity but higher in volume, establishing the technical and structural base for more demanding training. Intensive work drives specific neuromuscular adaptation through high-quality, high-intensity output.

The 4-Phase Model

Within this extensive–intensive framework, four progressive phases are proposed. They are not always distinct — they frequently overlap, and the duration of each phase varies by athlete.

Phase 1 — Foundation

The Foundation phase introduces athletes to proper technique in jumping, landing, and hopping. While the long-term goal is fast stretch-shortening cycle (SSC) reactive strength, slow SSC exercises are used here to develop jumping and landing mechanics, joint alignment, and eccentric strength. Exercises are low-intensity — such as pogo jumps or hopping — with an emphasis on short contact times and movement variety rather than maximal effort.

Despite the low intensity, this phase serves three specific purposes:

Tendon health and stiffness — preparing connective tissue for higher loads
Volume tolerance — establishing the capacity to absorb and repeat plyometric work
Technical refinement — building reliable movement patterns before intensity is added

Phase 2 — Development

The Development phase introduces moderate-intensity fast SSC exercises — such as pogo jumps with increasing intensity or repeated jumps over low hurdles. The focus remains on short ground contact times and maintaining good posture.

For field sport athletes, this phase may also include low-to-moderate intensity multi-directional activities to improve knee stability and change-of-direction ability. More extensive series of low-to-moderate intensity pogo hops are used to build endurance qualities around reactive strength, condition the ankle stabilising musculature, and prepare the athlete for high-intensity plyometric training.

Phase 3 — Realisation

The Realisation phase is a high-intensity, general approach aimed at driving the underlying strength qualities required for the sport. Exercises such as drop jumps or repeated hurdle jumps provide a powerful overload stimulus for the fast SSC — producing very high forces against the ground with short contact times. This general neuromuscular adaptation then allows athletes to express high force and high rates of force development in more specific exercises.

Phase 4 — Transfer

The Transfer phase applies the physical qualities developed in Phase 3 to sport-specific actions. Exercise selection is guided by dynamic correspondence — the degree to which a plyometric exercise matches the demands of the sporting activity:

Contact time — how closely do ground contact times match those of the sporting activity?

Force direction — does the exercise generate force vertically or horizontally in a similar fashion to the sport?

Bilateral vs. unilateral — does the exercise match the limb demands of the sporting action?

Single vs. repeat effort — is the plyometric a single maximal effort or a repeated effort method, and how does this relate to the sport?

Exercise choice depends entirely on the sporting action being targeted. A sprinter might emphasise horizontal, unilateral exercises such as horizontal depth jumps or bounding. A field sport athlete might incorporate high-effort, multi-directional, unilateral fast SSC exercises to improve change-of-direction ability.

The Realisation–Transfer distinction sits within a broader model of how plyometric training enhances performance. There are two strategies:

A Note on Progression

The four phases are not a rigid sequence. "These phases aren't always distinct; they often overlap, and the duration of each phase can vary depending on the athlete's needs." Some athletes progress quickly; others require more time to build the necessary physical competencies before advancing. Each athlete is unique, and training plans should be tailored to their specific circumstances.
